Building muscle relies first on three things: a slight calorie surplus, enough protein, and regular resistance training. No supplement replaces that. But a few are seriously backed by studies to accelerate progress. Here are the three with the most solid evidence — and what you should not expect from them.
1. Creatine: the best-studied of all
Creatine monohydrate is the most documented bodybuilding supplement. The International Society of Sports Nutrition position stand describes it as effective and safe, even long-term (up to 30 g per day for 5 years in reviewed data). A meta-analysis in older adults training in resistance measured an average gain of 1.37 kg of lean mass and an increase in strength, on both the upper and lower body.
A point of honesty: creatine does not increase muscle protein synthesis in the short term. Its value comes from elsewhere — it improves performance on intense efforts and thus the quality of your sessions, which, session after session, translates into better adaptations. The useful dose is simple and without any mandatory loading phase: 3 to 5 g per day, at the time that suits you.

2. Whey: practical, not magical
Whey protein is nothing magical: it is mostly a convenient way to reach your protein needs. A meta-analysis confirmed that a sufficient intake improves strength and muscle size during training — but it also showed that beyond about 1.6 g of protein per kg of body weight per day (all sources combined), no additional lean mass gain is obtained. Therefore, it is useless to stack shakers.
What sets whey apart: it is digested quickly and rich in leucine, the amino acid that triggers muscle building. At equal intake, it stimulates muscle protein synthesis more strongly than casein or soy after a training session. In practice: aim for 1.6 to 2.2 g/kg/day in total, and use whey only to fill what is missing from your diet.

Beta-alanine does not act directly on the muscle: it increases muscle carnosine, which buffers acidity during effort. Result, it delays fatigue on intense efforts lasting 1 to 4 minutes — the kind of long sets that make a muscle grow. The ISSN position stand indicates that 4 to 6 g per day for 4 weeks are enough to raise carnosine. Combined with creatine, it has shown, in a resistance training study, the greatest effect on lean mass and body composition.
Here again, without exaggerating: in some studies its effect on pure strength or composition did not stand out — its real asset is letting you handle more training volume. Its only known side effect is slight tingling (paresthesia), which is avoided by splitting the intakes throughout the day.
