How many training sessions per week to build muscle?

« Train every muscle twice a week »: that's the advice you read everywhere. Studies say something more subtle — and more liberating. What determines your muscle gain is not the number of sessions, it's the total weekly volume. Frequency is just the way you distribute it.

Where does the "2 times per week" advice come from

It comes from a 2016 meta-analysis that compared training frequencies: training a muscle twice a week yielded better hypertrophy results than just once. The gap is real and statistically robust.

Except that a crucial piece of information is missing from this graph: in these studies, the groups training more often were also performing more total sets. So they weren't just comparing two frequencies — they were comparing two volumes.

Furthermore, this finding is not isolated: a second 2018 meta-analysis, ranking frequencies from 1 to 4 times or more per week, also associates higher frequencies with greater strength gains. It is precisely this conclusion that the following nuance qualifies.

What happens when volume is equalized

This is where research gets interesting. Several studies have redone the comparison by giving everyone the same number of sets per week, distributed differently. The result is consistent:

Frequency has no magical effect in itself. If it "works", it is because it allows you to fit more sets into your week without doing endless training sessions. At equal volume, 1, 2 or 3 times a week yield comparable results: choose what fits into your schedule.

Individual trials tell the same story, and have for a long time. In well-trained men, working each group 1 day per week in a split routine or 3 days in full body produced progress in both cases. As early as 1998, two versus three training sessions per week yielded comparable strength gains over six weeks. And a 1990 study on lumbar extension found progress at all frequencies tested, from once every two weeks to three times a week.

The finding applies beyond young, trained men: in overweight postmenopausal women, one, two or three training sessions per week all improved body composition and strength, and in 14 women monitored according to their menstrual cycle, three training sessions per arm and per week did no better than a single one.

Volume, on the other hand, really matters

If frequency is neutral, volume is not. A 2019 study in trained men compared 1, 3 and 5 sets per exercise, three times a week for 8 weeks: strength progressed similarly in all three groups, but hypertrophy followed a dose-response relationship — more sets, more muscle (arms and thighs).

A 2022 study goes further: tailoring volume to everyone's history produced greater muscle growth (+1.08 cm² of quadriceps cross-sectional area) than an identical volume imposed on everyone.

So, concretely, how many training sessions?

The most comprehensive synthesis is a 2023 network meta-analysis, which compared the combinations of load × sets × frequency in healthy adults. It does not give the same answer depending on your goal:

In other words: two training sessions per week per muscle group remain an excellent starting point for building muscle — not because the number 2 is magical, but because it is a convenient way to distribute sufficient volume.

What if I can only train once a week?

Good news: one weekly session is enough to maintain your gains. In professional football players, one strength session per week preserved strength and sprint performance over 12 weeks — whereas one session every two weeks caused declines in both.

⚠️What not to do

Stop completely. In a 1988 study, participants who stopped all training lost 68% of the strength gains they had just acquired. A small session is infinitely better than zero.
